Deadlift + Kettlebells
This program is based on Pavel Tsatsouline’s StrongFirst article “Kettlebells and Deadlifts Go Together Like Vodka and Pickles.” The idea is simple: use kettlebells to reinforce the hinge, build the posterior chain, and support a stronger deadlift.
Train 3 days per week.
Start each session with: 3×3 light prying goblet squats
3×10 hardstyle two-arm swings at roughly 30% of bodyweight.
Then run the deadlift cycle: 65% × 1/15
70% × 1/15
75% × 1/12
80% × 1/8
85% × 1/6
Then add 10 lb and restart. Rest about 30–40 seconds between sets.
After deadlifts, alternate:
Pull day: heavy kettlebell swings, 100–150 total reps
Squat day: double kettlebell front squats, 15–25 total reps.
Stay with the cycle while the reps remain smooth. When that 85% workout starts feeling like roughly 90% effort, take 3–4 days off, then work up to a controlled “sort of max” with perfect form.
The point isn’t to destroy yourself. It’s to practice the deadlift often, build the hinge, and let the kettlebells fill in the volume.

5-MINUTE SNATCH TEST PROTOCOL
Based on Craig Marker’s StrongFirst article “Energy Systems and the Snatch Test.”
The goal is to build toward 100 snatches in 5 minutes while reducing unnecessary glycolytic fatigue.
Week 1:
5 snatches every 30 seconds, alternating sides.
5 left → 5 right → repeat for 5 minutes.
Total: 50 reps
Week 2:
6 reps every 30 seconds.
Total: 60 reps
Week 3+:
Add 1 rep per 30-second interval each week until you reach:
10 reps every 30 seconds = 100 reps in 5 minutes
Train 3–4 days per week.
The key rule: don’t progress if you’re panting. You should be able to pass the talk test before moving to the next level. If needed, stay at the same step longer—or drop to 4 reps.
The idea is to keep the work bouts powerful and predominantly alactic, then use the recovery period to recharge aerobically.
Less burn. Better pacing. More quality snatches.

A lot of confusion around kettlebell technique comes from one simple fact:
There isn’t just one style of kettlebell training.
Two major systems have very different goals: Kettlebell Sport (Girevoy Sport / GS) and Hardstyle.
In kettlebell sport, efficiency and endurance are everything. The athlete may perform very high numbers of repetitions without putting the bells down. The rack, breathing, hand insertion, and movement mechanics are designed to conserve energy and allow muscles to relax whenever possible.
Hardstyle is almost the opposite approach.
The goal is to create maximum tension in the grinds and maximum acceleration in the ballistics.
Stand tall.
Brace hard.
Connect the body.
Generate force quickly.
With swings, cleans, and snatches, the intention is explosive: accelerate the bell hard, produce a powerful rep, then recover so the next rep can be powerful again.
With presses, squats, and other grinds, we deliberately create full-body tension to make the movement stronger.
As Pavel explains in Simple & Sinister, the idea is essentially:
Don’t hold back. That is Hardstyle.
This is why a Hardstyle swing, rack, clean, or snatch may look different from the same movement performed by a kettlebell sport athlete.
Different goal. Different strategy. Different technique.
Neither style needs to be called “wrong” simply because it doesn’t look like the other.
If you come from a GS background and watch a Hardstyle demonstration, understand what you’re looking at.
And if you train Hardstyle, don’t judge sport technique by Hardstyle standards.
Know the system. Understand the goal. Then judge the technique.
Strength is a skill.
Power to You. 💪

TOTAL TENSION COMPLEX 🔵
Four movements. One brutal full-body complex.
Clean → Press → Front Squat → Renegade Row
Use a pair of kettlebells you can strictly press for about 6–8 reps after one clean. Then pyramid either the press or the squat while keeping the other movements at 1 rep.
Example on a press day:
1 clean + 1 press + 1 squat + 1 row/arm
1 clean + 2 presses + 1 squat + 1 row/arm
Keep climbing until form would break, then work your way back down.
Train 3 days per week, alternating press and squat pyramid days. Hold the same top number for 3 workouts, then push higher and stabilize again.
The goal is simple: build strength, muscle, and better full-body linkage without letting technique fall apart.
Inspired by Pavel Tsatsouline’s Total Tension Kettlebell Complex.

TENSION DAY 🔵
Inspired by Pavel Tsatsouline’s “The Tension Day” article for StrongFirst, this is not about chasing fatigue. It’s about practicing the skill of getting tight.
For this version:
- Heavy half get-up
- Double kettlebell rack hold
- One-arm hang
Use 3 moderately hard sets of each. Keep dynamic reps low—about 1–3 reps—and isometric holds around 5–10 seconds. Rest several minutes between sets and stay fresh.
The goal is to build full-body tension, stronger stabilization, and better linkage from head to toe.
This is practice, not a test.
Finish feeling stronger and tighter, not crushed.

HALF YOUR MAX 💪
A simple way to build volume without constantly training to failure.
Pick your movement: 2-arm swing • push-up • chin-up
Test your rep max, then cut that number in half. Use that number for each set until you reach your total rep target.
Example:
Max push-ups = 20
Half = 10
Target = 48 reps
Do 5 × 10 = 50 reps
Stay with it for 2–4 weeks, then retest and adjust.
A simple schedule is 2 days on, 1 day off. Keep every rep crisp, and for chin-ups, vary your grip slightly from time to time to reduce repetitive stress.
Don’t chase failure. Accumulate quality reps.

MOVING TARGET KETTLEBELL COMPLEX 🔵
Developed by StrongFirst CEO Pavel Tsatsouline, this double-kettlebell complex keeps the exercises the same while shifting the 2-3-5 ladder from one movement to the next.
Double Clean • Double Press • Double Front Squat
Use a pair of kettlebells you can strictly press for about 6–8 reps.
Press focus: 1 clean + 2-3-5 presses + 1 squat
Squat focus: 1 clean + 1 press + 2-3-5 squats
Clean focus: 2-3-5 cleans + 1 press + 1 squat
Rest about 1:1 work-to-rest between sets. One full series gives you 16 reps of each movement.
The target keeps moving, so you accumulate a lot of quality work without hammering the same pattern nonstop.
Simple. Heavy. Efficient.
